Energy & Vitality

Health is the platform the rest stands on

Energy converts intention into action.

IQ sharpens the mind. EQ deepens connection. Both draw on the same resource. HQ is where that resource is built and protected.

For a time, neglect can look like a reasonable trade. Sleep shortens. The walk is skipped. Meals happen wherever the day puts them. Productivity continues. Then fatigue accumulates. Stress rises. Clarity falls. Resilience thins.

Health here is not merely the absence of disease. It is the capacity to function energetically, think clearly, and remain physically capable. The fundamental challenge is managing energy, not time.

This framework began with a number on a hotel bathroom scale — 106.5 kilograms — a soft warning, still early enough to use. The number was only the part you could see. Presence was thinning. Assumptions about the future had not been examined. Agency started with owning that number, and then the body that was standing on it.

It is still possible, in a demanding season, to fill the IQ and EQ accounts and quietly overdraw HQ. The compass is honest about that. Rebuilding the habit is always worth it. Protecting it in the first place is better.

3 Pillars

Where HQ is built

1

Daily Exercise

Move your body every day: strength, walking, and mobility.

The body evolved for regular movement. Much of modern work is sitting, with a high cognitive load.

Exercise restores balance — cardiovascular health, metabolic function, immune resilience, mood. It also trains the brain. Aerobic movement supports the chemistry of learning, memory, and emotional resilience. A walk can unlock a problem that would not move at a desk. Some of the clearest thinking happens on a jog through nature.

A practical week is not a specialty sport. Strength two or three times. Cardio once or twice. Walking most days — more than 7,000 steps is a useful mark; even ten or fifteen minutes after a meal helps. Mobility daily; ten minutes in the morning is enough to begin.

This can sound like a lot. Start small. The programme you will actually do, enjoy, and repeat beats the extreme one you abandon. Consistency over time matters far more than occasional intensity. Twenty minutes of focus, on many days, is already a different life.

2

Mindful Nutrition

Eat whole, nourishing foods, and stay hydrated.

Food is biochemical fuel. Every cell depends on it.

Diets heavy in refined sugar and ultra-processed food disrupt that fuel. Whole foods, fibre-rich vegetables, healthy fats, and enough protein support more stable energy. Cruciferous vegetables earn their place. Protein supports muscle, repair, and ageing well — and muscle, kept, is part of metabolic health.

Be wary of drinks and bars that advertise energy or protein while delivering sugar and processed carbohydrate with them.

Nutrition is also personal and cultural. The aim on this page is not a prescribed plate. It is to become mindful and aware: find what is good for you, and what you enjoy. Food should nourish, and it should still be a pleasure.

Alcohol is a toxin the body must process. It disturbs sleep even when it seems to help you drop off. Moderation — or abstinence — is wise from an energy point of view. A glass of wine with friends may still nourish connection. That tension is real; it does not need a slogan.

Food first. Capsules do not replace meals, movement, or sleep.

3

Rest & Recovery

Sleep well, breathe deeply, and let body, mind, and soul renew.

Sleep is not time lost. It is active maintenance: memory, immunity, metabolic regulation, emotional stability.

Seven to nine hours is the range most adults need; about eight is a sensible target for many. Seven is a minimum, not a goal. Regularity matters as much as duration. The single most effective lever is often the simplest: wake at the same time, including weekends.

Recovery is also stress. Some stress is useful. Undissipated stress — the hormones of fight-or-flight with no physical sequel — is not. Breathing is the remote control of the nervous system. Slow the breath, especially the exhale. Ten deep breaths: a “mini.” Available in a meeting, a conversation, a spike of pressure.

Other small restoratives: a few minutes of quiet, a short break, a walk outdoors. A nap of twenty to twenty-five minutes — not longer — can restore attention without stealing the night.

Own the morning by owning the night before. How the day begins tends to shape the energy that follows.

In practice

How it shows up in a day

HQ is mostly unspectacular.

Sleep that was protected. A morning that starts with movement — a stretch, a walk, a short session — perhaps a page or a few minutes of quiet before the inbox. Food that is mostly real. Water. A walk after lunch. Under pressure, a pause for breath instead of another hour borrowed from the evening. The same wake time tomorrow.

Start with one. Thirty days of a daily walk and a defended night of sleep is already a position on the compass. You do not have to install a new body in a week.

Small improvements, practised consistently, compound. You cannot manage your time in the way people pretend. You can manage your energy.

The practices described here are general guidance from widely accepted research. They are not medical advice. Individual conditions vary. Speak with a qualified physician or certified practitioner before making significant changes to exercise, diet, or fasting.

The compass

Find your position

A compass does not tell you where to go — your vision does. It tells you where you are, and which direction needs attention now. HQ is often the dimension treated as a problem for later. Later is how biological capital is spent.

The 4Q Self-Assessment includes three statements on movement, nutrition, and recovery. Scores stay on this device. The aim is awareness, not a perfect week.

The 4Q Compass app is there if you want a daily mirror across all four dimensions — morning intention, evening reflection — not a coach. Free on iPhone. Your data stays on your device.

If HQ is overdrawn, begin here. One dimension.
